Ask how much protein can the body absorb at once and you'll usually hear "30 grams." That number is wrong. Absorption is close to unlimited; what plateaus is muscle protein synthesis, and it saturates around 0.4 g per kilogram of body weight per meal.
How much protein can the body absorb at once vs. how much it can use
Absorption means moving amino acids from the small intestine into the bloodstream. That intestine has an enormous absorptive surface and hours to work with. What varies is rate: whey empties from the stomach fast and peaks in the blood inside an hour, casein clots in stomach acid and trickles out over five to seven hours, and a steak with vegetables sits somewhere between, slowed further by fat and fiber.
A bigger meal doesn't overflow — it just digests over a longer window. Whatever isn't used for tissue repair gets oxidized for energy or converted; none of it passes through intact.
Muscle protein synthesis is the other ceiling, and that one is real. Protein raises MPS for roughly two to three hours, driven largely by leucine crossing a threshold. Past a certain dose the acute rate stops climbing — the "muscle-full" effect. That saturable response, measured in short lab windows, is what got flattened into the 30 g claim.
Where the "30 grams of protein per meal" number came from
Dose-response work in young adults found that roughly 20 to 25 grams of high-quality protein produced a near-maximal MPS response over the next few hours. Round that up and you get the internet's 30 grams of protein per meal cap.
Two things got lost in the rounding.
First, the measurement window. Studies that followed very large single doses across a full day rather than a few hours found the anabolic response kept running — it just stretched out. A large bolus gives a smaller peak per gram and a longer elevation. Less efficient, not wasted.
Second, the dose scales. It scales with lean mass, with age, and with whether you just trained. After a full-body session that recruits a lot of tissue, doses around 40 g outperform 20 g. A 100 kg lifter and a 55 kg runner don't share a per-meal number.
How much protein per meal you actually need
Use 0.4 g per kilogram of body weight — about 0.18 g per pound — as the per-meal target. Four meals at that dose puts you at 1.6 g/kg for the day, the low end of the range that supports building muscle.

Two adjustments. Adults past about 60 show anabolic resistance — the same dose produces a weaker signal — so 0.4 g/kg reads as a floor for them, not a target. And plant proteins generally carry less leucine per gram and digest slightly less completely, so a mostly plant-based meal wants roughly 25% more protein to land the same signal. Mixing sources inside one meal helps, as does leaning on high-protein foods with denser leucine content.

How often should you eat protein
Three to five feedings, three to five hours apart. The spacing comes from the shape of the MPS response: it rises, peaks, and drops back toward baseline within about three hours even when blood amino acids are still elevated. Eating protein every 3 hours is roughly how you re-trigger that response, not a clock you're obligated to follow.
Controlled comparisons across a 12-hour window point the same way: four moderate doses beat eight tiny ones, each too small to cross the leucine threshold, and beat two very large ones that leave long stretches with no signal. The gap between the best and worst pattern is real but modest.
The last meal of the day is a useful slot. A slow-digesting, casein-rich food before sleep — cottage cheese, Greek yogurt, milk — keeps amino acids available through an otherwise long overnight fast.
When the split stops mattering
Total daily protein does most of the work. Once you're between 1.6 and 2.2 g/kg a day and training, redistributing those grams is a single-digit-percent refinement. Someone eating 90 g a day should fix the 90 before worrying about whether it arrived in three meals or five.
Distribution earns more attention in four situations: you're past 60, you're in a calorie deficit, you eat mostly plants, or your day is badly lopsided — 15 g at breakfast, 25 g at lunch, 90 g at dinner.
