How much protein to build muscle, per day and per meal
Aim for 1.6 to 2.2 g of protein per kilogram of body weight per day — roughly 0.7 to 1.0 g per pound. Above that, hypertrophy gains stop improving. How much protein to build muscle matters less than whether you hit the number most days.
How much protein to build muscle: 1.6–2.2 g/kg per day
1.6 g/kg is where the average lifter's response to more protein levels off. The 2.2 g/kg upper bound exists because individual variation is real, and because certain conditions — a calorie deficit, an older lifter, someone already very lean — push the useful intake higher. Anywhere inside that band, paired with hard training, produces the same result within measurement error.
Below about 1.2 g/kg you start leaving growth on the table no matter how well you train. That's the floor worth defending; everything above 1.6 is optimization.
Expressed as protein per pound of body weight, the range is 0.73 to 1.0 g/lb. The old gym rule of one gram per pound sits at the very top of it — not harmful, just more than most people need, and those calories usually come out of the carbohydrate budget that fuels the training itself. If you want the picture outside of lifting, baseline daily protein needs are considerably lower.
Why the curve flattens above 2.2 g/kg
Muscle protein synthesis is a saturable process. A single feeding maxes out its synthetic response at roughly 0.4 g/kg of high-quality protein; amino acids past that point get oxidized for energy or used elsewhere rather than added to muscle. Stack four such meals and you land near 1.6 g/kg, which is why the daily plateau shows up where it does.
Past the plateau, the limiting factor stops being substrate and becomes stimulus. Another 50 g of protein on top of a diet already supplying 2.2 g/kg won't add measurable size; another hard set for a lagging muscle group might. High protein intake for muscle growth still has uses — appetite control, lean-mass protection while dieting — but extra hypertrophy isn't one of them.
Use lean body mass when body fat is high
At 12–18% body fat, scaling to total bodyweight and scaling to lean mass give nearly the same answer, so the arithmetic isn't worth doing. At 30% and above it matters, because fat mass carries no protein requirement and a bodyweight-based target inflates fast.
Switch the base to lean body mass and use 2.2–3.1 g/kg of it, with the top end reserved for aggressive deficits. A 300 lb lifter at 40% body fat carries 180 lb (81.6 kg) of lean mass: 2.2 g/kg of lean mass is about 180 g a day, while 1.8 g/kg of total bodyweight asks for 245 g. That 65 g gap is a real amount of food, appetite, and money.
Body-fat estimates are rough. Round conservatively — if you're guessing somewhere between 25% and 32%, use the lower figure and take the slightly higher target.
Protein alone builds nothing
Three inputs drive hypertrophy and protein is only one of them. Progressive resistance training supplies the signal, calories supply the energy to act on it, amino acids supply the raw material. Miss one and the other two idle.
That's the failure mode behind most disappointing bulks: protein intake to build muscle gets dialed in to the gram while total calories sit at maintenance or below. In that state the body will happily burn dietary protein as fuel instead of using it as building material.
To gain, run a modest surplus — about 10–20% over maintenance, which works out to 250–500 kcal for most people — and expect 0.25–0.5% of bodyweight per week. Faster than that and the extra is mostly fat. A 180 lb lifter should see roughly half a pound to just under a pound a week at most — not two.
Bulking vs. recomposition: how the target shifts

Recomposition — adding muscle and losing fat at the same time — works reliably for beginners, for lifters returning after a layoff, and for people with higher body fat to draw on. An advanced lifter at 12% body fat isn't going to recomp their way to a new personal record; they need a surplus. Note that protein intake for muscle gain goes up as calories come down: the leaner and hungrier you get, the more work protein does protecting what you already built.
Distribution: per meal and across the day
Total daily protein does most of the work. Distribution is a small edge, worth taking mainly because it's free.
Three to five feedings of 0.3–0.4 g/kg each covers it. Each one wants roughly 2–3 g of leucine to trigger the synthetic response, which you get from about 25–40 g of a complete protein source — dairy, eggs, meat, fish, soy. Plant sources low in a single essential amino acid need either a larger serving or a complementary pairing.
One 90 g protein dinner and nothing else all day is the pattern actually worth fixing. Two lopsided meals aren't equivalent to four balanced ones for muscle protein synthesis, even at identical daily totals.
Worked example: a 180 lb lifter
180 lb is 81.6 kg. At 1.8 g/kg — mid-range, sensible for a lean bulk — the target is 147 g, call it 150. Split across four feedings, no single meal has to be heroic:
- Breakfast — 3 whole eggs (~19 g) plus 200 g plain Greek yogurt (~20 g): 39 g
- Lunch — 4 oz cooked chicken breast (~35 g) with rice and black beans (~8 g): 43 g
- After training — one scoop of whey in water (~25 g): 25 g
- Dinner — 5 oz cooked salmon (~35 g) with potatoes and greens (~5 g): 40 g
That's 147 g from four ordinary meals, with the largest single sitting at 43 g. Swap items freely as long as the per-meal grams hold; a working list of high protein foods makes the substitutions quick.
The number only counts on the days you hit it
A 150 g target hit four days out of seven averages out near 120 g — enough to blunt the results, not enough to explain them. Consistency across weeks is what separates lifters who grow from lifters who calculate.

How much protein per day to build muscle if I weigh 200 lbs?
200 lb is about 91 kg, so the range is roughly 145–200 g per day. Most lifters do well near the middle, around 160–165 g. Push toward the top only if you're in a calorie deficit or already lean — there's no benefit to going past 200 g.
Is 1 gram of protein per pound of body weight too much?
It's the top of the useful range, not a danger zone. For a healthy person with normal kidney function it's fine; it just displaces carbohydrate calories that might serve training better. If hitting it is easy and you like the satiety, there's no reason to cut back.
Can you build muscle in a calorie deficit?
Yes, but selectively. Beginners, lifters returning after time off, and people with higher body fat can add muscle while losing fat. Trained, lean lifters mostly maintain in a deficit and should hold protein at the high end — 2.2–3.1 g/kg of lean mass — to protect what they have.
Does protein timing matter for muscle growth?
Less than the internet implies. The post-workout window is hours wide, not minutes. Spreading intake over three to five meals beats stacking it into one, but hitting your daily total is worth more than optimizing the clock.
Do I need protein powder to hit these numbers?
No. Whey or casein is a convenience, not a requirement — it makes a 25 g feeding trivially easy on a busy day. Whole food covers the same ground if you plan the meals.
